Muscle-Building Fitness Plan Guide for Slender Individuals

For lean individuals looking to build muscle with minimal body fat, the following training plan—specifically designed for beginners with low body fat who only need to gain muscle—will yield excellent results!
◆ Training Methods for Each Muscle Group:
1. Pectoralis Major (You should know which area this is, so I won't elaborate):Barbell Exercises: Flat Barbell Bench Press, Incline Barbell Bench Press, Decline Barbell Bench Press!
Dumbbell Exercises: Flat Dumbbell Bench Press & Flyes, Incline Dumbbell Bench Press & Flyes, Decline Dumbbell Bench Press & Flyes
Why both barbells and dumbbells? Barbells build large muscle groups, while dumbbells target smaller muscles for precise sculpting!
Same goal, different methods!
Beyond these two, gym equipment like the cable crossovers and butterfly machines also target finer details of the chest muscles!
I'll cover how to train with these exercises at the end!Honestly, I don't need to write this either, because if you go to the gym, someone will naturally teach you!
If their instructions aren't clear, I suggest buying some magazines to read. Get Mr. Fitness magazine—it's sold at most newsstands.They provide comprehensive coverage, including nutritional content. However, don't copy everything verbatim—these magazines are originally written by foreigners and translated for the domestic market. Their content primarily targets foreign physiques, which many locals can't realistically achieve. Still, the pictures demonstrating training techniques are undoubtedly accurate!
2.Back Muscles (There are many, but the latissimus dorsi is the most commonly mentioned. Buy the magazine I mentioned and understand the muscle groups clearly, otherwise you won't know what you're training and won't see results): The most crucial area for achieving that inverted triangle shape. Exercises: High pulley lat pulldown, seated cable row, barbell row, dumbbell row, wide-grip pull-ups, and narrow-grip pull-ups. 3.Shoulder Muscles: Comprised of deltoids and trapezius, these form the core of an inverted triangle physique and widen your shoulders!
Exercises:
Training the Deltoids (the shoulder area above the biceps, divided into anterior, medial, and posterior deltoids—developing these gives rounded shoulders that look great in clothes):
Barbell overhead press, seated dumbbell overhead press, lateral raises, and bent-over lateral raises—these are my go-to four exercises. I also do upright rows, but less frequently because I'm usually too exhausted after the above moves!
Training the trapezius: This muscle runs from the neck to the rear shoulder area. Developing it creates a more masculine appearance! Most people lack defined trapezius; it's typically only seen in bodybuilders or serious fitness enthusiasts!
Keep the exercises simple: Barbell shrugs and dumbbell shrugs! Use heavy weights to complete them!
4. Arm Muscles: Biceps and Triceps
Biceps (the rounded muscle that bulges when you flex your arm toward your face): Barbell curls (most important), preacher curls, dumbbell curls! These are the three classic exercises! For now, you only need to focus on these three!
Triceps (the arm muscle opposite the biceps): Lying tricep extensions (my favorite), cable tricep extensions (two grip variations, both essential)
Close-grip bench press. These three are the classics!
5. Thighs: Squats are one method. Personally, I prefer training my thighs with 2-3 sets using extremely heavy weights.
What is your maximum weight? It's the weight you can lift for 1-3 reps. Personally, I prefer lifting it twice, then adding weight for one final rep. This gives your thighs an incredible pump and boosts strength!
Squats rapidly build the outer thigh muscles!
Leg presses are the second-best exercise in the gym after squats:
Leg presses provide a solid workout for all thigh muscle groups!
Ask anyone at the gym about this machine—it's super common!
Two additional exercises: leg extensions and prone leg curls!
Calves: Standing calf raises and seated calf raises,
6. Finally, abs:Truthfully, abs are visible to everyone with sufficiently low body fat. But for them to stand out, you still need to train them to build muscle mass. However, during muscle-building phases, abs often aren't prominent because fat levels also increase! Building muscle while losing fat is challenging—you can only focus on one goal at a time!
Training Methods:
Weighted sit-ups, weighted crunches, and regular crunches!
Leg raises on a bench and hanging leg raises

Now regarding training frequency:
Personally, I recommend working out no more than 2 muscle groups per session. Absolutely avoid full-body workouts unless you're resuming training after a long hiatus and need recovery-focused sessions. Even then, only use light weights for full-body recovery training!
A standard split routine would be:
Day 1: Chest and triceps together, since these two areas are trained synergistically—working chest also engages triceps!Narrow-grip bench presses target triceps while also engaging chest muscles.
Day 2: Shoulder muscles: deltoids and trapezius, as they form an integrated unit! Abdominal muscles can be trained together.
Day 3: Back muscles and biceps, which complement each other and are trained synergistically.
Day 4:Leg muscles and calves—they form a cohesive unit!
Day 5: Abs and forearms!
Rest for 2 days
This weekly plan effectively allows each muscle group to rest without being overworked, ensuring proper recovery without excessive damage!
However, you mustn't let your muscles get too accustomed to your routine and frequency.Therefore, I periodically alter my workout routine:
For example, if I train chest and triceps together today, I'll switch to biceps and triceps—training the entire arm together—in a few weeks! This promotes more balanced development across the entire arm!
Then, dedicate separate days to chest, back, shoulders, and abs!
For abs, assess their tolerance—you can add training anytime they're not sore. Unlike other muscles, abs recover quickly. For other muscle groups, I recommend at least 4 days rest before training again. During this rest period, muscles grow. Training while they're rebuilding can damage muscle tissue instead of promoting growth—backfiring completely!Therefore, training each muscle group just once a week is sufficient—except for abs!!!!
