Step 2: Adjust your workout plan based on your cycle.
1. Days 1 to 5 of the menstrual cycle. Low levels of estrogen and progesterone may make women feel unmotivated to exercise. However, testosterone levels are relatively high during this phase, making it an ideal time for strength and muscle building.Opt for low-intensity activities like gentle stretching, yoga, or Pilates. If you feel energetic, incorporate strength training—but limit sets to 6 reps maximum and reduce weights by about 20% compared to usual.
2. Follicular Phase: Days 6 to 14 of the menstrual cycle. From the end of menstruation until about three days before ovulation, estrogen levels surge dramatically. This means women will have more energy for exercise and faster recovery times. This is the time to increase workout intensity, such as strength training, sprinting, or jumping rope.
3. Ovulation Phase: Days 15 to 23 of the menstrual cycle.During this phase, estrogen secretion temporarily decreases while progesterone increases. Higher progesterone levels break down muscle tissue, making recovery from training more critical than usual. Maintain steady-paced aerobic exercise and moderate-intensity strength training—substitute sprints with jogging and reduce weight loads in strength training to help the body adapt. If discomfort arises, add an extra rest day between workouts.
4. Luteal Phase: Days 24 to 28 of the menstrual cycle. Both estrogen and progesterone levels decline. Premenstrual syndrome symptoms (such as irritability and anxiety) begin to rise, while fluctuating blood sugar levels and inflammation reduce motivation for exercise. The body is not in its optimal state.During this phase, opt for gentle activities like Pilates, yoga, or slow jogging to relieve stress and conserve energy for the upcoming cycle.
